热身(warmup)&拉伸(stretching)

两分钟,带来改变。

热身(warm-up)为接下来的训练做好身体准备。整理放松(cool-down)和拉伸(stretch)则帮助身体恢复。两者都不需要花太长时间,但都值得养成习惯。

这两个端点

热身(warm-up)

一个好的热身只需要1-2分钟,最多3分钟。它应该是动态的(dynamic),即主动动作(active movements),比如跳跃(hops)、旋转(rotations)和扩胸(chest expansions),这些动作能提高心率,增加即将使用部位肌肉的血流量。

在寒冷天气下,身体会优先保持核心部位温暖,而非四肢,所以给自己多一点热身时间。而在夏天,肌肉放松得更快。

热身(warm-up)比拉伸(stretching)更能有效预防受伤。不要跳过热身环节。

冷身(cool-down)

整理活动(cool-down)标志着一节训练课的结束,帮助身体逐步恢复到正常状态——逐渐降低心率、缓解肌肉僵硬。它可以是轻柔的步行、轻松的瑜伽,或是几分钟舒缓的活动。

这也是最佳的拉伸时机。此时肌肉已充分热身,更具柔韧性,能够完成更深层的拉伸动作。在肌肉冰冷时拉伸效果会大打折扣,体验也更不舒服。


按训练类型(workout type)进行热身(warm-up)。

热身应激活你即将使用的相同肌肉群。以下是针对不同活动所对应的热身方式:

跑步(Running)

开始时先轻松慢跑(jog)作为热身(warm-up),活动开双腿,然后再加快速度。

武术(martial arts)

做几下轻踢和出拳,让相关肌肉预热并活动起来。

自重训练(Bodyweight)

基础的颈部旋转(neck rotation)、手臂旋转(arm rotation)、躯干旋转(torso rotation)和腿部旋转(leg rotation),以放松全身。

举重(Weightlifting)

在进入正式训练重量之前,先用极轻的重量做几次动作作为热身。

拉伸(stretching)

只要持续努力,每个人都能提升自己的柔韧性。运动后进行拉伸是最理想的时机——此时肌肉处于放松状态且已充分热身,这样不仅能让你拉伸得更深入,还能随着时间的推移在柔韧性方面获得更大的进步。

充分拉伸的肌肉可以改善你的关节活动度(range of motion),并降低受伤风险。对于任何训练来说,紧张的肌肉都会产生阻力,浪费能量。通过拉伸释放这种紧张感,能让动作更高效。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. The website is awesome and I recommend it whenever I talk about fitness with other people.
