全身热身(Full Body Warmup)是一套伪装成训练的从头到脚的检查清单:八个动作,每个动作做一组,每组10次(reps),循环一遍(one pass),按降序依次考察全身所有主要关节。顶部是肩部环绕(Shoulder rolls)、臂部画圈(arm circles)和胸廓扩展(chest expansions);中部是扭转(twists)、侧屈(side bends)和髋部旋转(hip rotations);底部是侧腿抬高(side leg raises)和原地高抬腿(march steps)。到了最后一次(rep),一切可以旋转、弯曲或摆动的部位都已被温和地要求完成一次动作,并确认了正常运作。

从上往下的顺序就是设计的核心。肩部模块以三种方式打开——滚动(rolls)负责小圆周、臂部画圈(arm circles)负责大圆周、胸廓扩展(chest expansions)负责水平扫——因为肩关节是你身体里活动度(mobile)最高的关节,也是最容易僵硬的部位。随后躯干模块让脊柱通过它所有的三个平面:扭转(twists)负责旋转(rotation)、侧屈(side bends)负责侧弯(lateral flexion)、髋部旋转(hip rotations)负责底层的圆周运动。这种三平面(three-plane)覆盖才是让这个热身真正称为全身(full body)而不仅仅是名义上的原因——大多数训练计划只会旋转脊柱或弯曲脊柱,很少兼顾两者。腿部模块最后用侧腿抬高(side leg raises)唤醒髋部稳定肌(hips' stabilizers),用原地高抬腿(march steps)将一切整合为节奏、姿势和膝盖提拉(knee drive)——这个位置就是几乎所有训练开始的起点。

每个动作都以清单节奏(inventory pace)进行:流畅、到位、不着急。肩部环绕(shoulder rolls)要划过完整的圆周,臂部画圈(arm circles)要向两个方向画出。扭转时髋部朝前,侧屈要严格向侧方,不要向前折叠,髋部旋转(hip rotations)要画得宽一些。侧腿抬高(side leg raises)过程中保持躯干挺直,让抬起的高度保持诚实(honest)而非追求过高。最后十个原地高抬腿(march steps)要膝盖提升至髋关节同高——清单上的最后一项,就是你训练课(session)的第一个姿态(shape)。

八个关节检查完毕,三个平面覆盖完成,一个身体准备起飞——整个检查流程只需八十个轻松的重复动作(reps)。

增加难度:热身的目标是让身体达到准备状态,而不是让你感到疲惫——如果你的训练开始节奏较快,可将原地踏步动作延长至 20 次。

降低难度:将所有动作均调整为 5 次,并严格按顺序完成全部八个练习。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
