力量热身(Strength Warmup)是你即将进行的负重训练动作的彩排。八个动作,每个仅做6次:肩部做手臂绕环(arm circles)和扩胸展臂(chest expansions),躯干做转体(twists)和髋部旋转(hip rotations),最后是主菜——深蹲(squats)、反向箭步蹲(reverse lunges)、前屈(forward bends)和半开合跳(half jacks),这些都是本节课所构成动作的无负重版本(unweighted versions)。次数故意设得很低。一个力量热身(Strength Warmup)如果消耗了你的力量,就等于偷走了它本应服务的训练课(session)。

设计原则是排练,不断耗。开头四个动作打开杠铃训练所依赖的关节——肩膀要做上举(rack)、推举(press)和拉(pull),脊柱要做支撑(brace),髋部要做铰链(hinge)。随后,模式模块以零负荷梳理本次训练的基本动作:六个深蹲(squat)的下降轨迹(groove),这是你后续正式组(working sets)在负重下将重复的动作;六个反向弓步(reverse lunge)唤醒(wake)单腿稳定性;六个前屈(bow)排练髋部铰链——这是每个硬拉(deadlift)、划船(row)和摆举(swing)背后的模式,也是最值得反复排练的动作,因为它是对冷启动执行(cold execution)惩罚最重的一个环节。半开合跳(half jacks)以轻微心率提升(pulse raise)收尾,让你带着热身(warm)而非气喘(winded)的状态抵达杠铃架。每个动作六次(reps)既能产生排练效果,又能将每一克(gram)力量留在该在的地方:你的正式组(working sets)里。

将该模式组块视为技术练习,因为这确实是它的本质。下蹲至你的工作深度,脚跟着地,胸部挺起——你现在反复练习的深度,就是你在负重情况下会触及的深度。反向弓步步回要足够远,确保全脚前侧垂直。在前屈动作中,臀部往后推,保持脊柱拉长,在髋关节处折叠而非腰部;这就是未负重的 hinge(髋 hinges/铰链),它理应得到与负重版本同等的重视。半杰克动作要保持轻盈有弹性。

杠铃(barbell)不在乎你冷启动(cold-start)时的力量,因为它不会让你再次经历冷启动——经过48次热身(warm-up reps)后,正式组(working sets)自然而然地继承了完美的运动轨迹(grooves)。

增加难度:把它留到加载重量时再说——如果你的第一次正式训练重量较重,可以改为在第一个动作先做一个轻重量的坡阶段热身组。

降低难度:深度减小进行蹲和弓步,并保留全部八项练习。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
