武士刀热身(Katana Warmup)是家族中唯一一个需要自带器材的热身:一根棍子、一把扫帚柄、一根训练棒,或者——如果你家里比一般家庭更有趣——一把真正的练习用武士刀。8 个动作,每个动作 10 次(reps),完整走一遍:过顶举(overhead raise)、左右转体(side-to-side twist)、背后转体(behind back twist)、左右弓步(side-to-side lunge)、武士刀无限式(katana infinity)的 8 字绕环(figure-8),以及轻度垂直劈砍(vertical cut)。手持器械会彻底改变训练感受——你的肩部会被真正调动起来,握力(grip)从第一组重复就开始介入,每个动作都会多出一条你能看清的参考线。

该序列从持械过渡到使用武技。过顶举(overhead raise)和两种转体(twist)变式将棍棒作为杠杆使用——手持宽幅时,它会迫使双肩沿同一轨迹同步移动;背后持握则能比空手状态更充分地打开胸部。侧向弓步(side-to-side lunge)在棍棒保持与大腿同高的水平位置的同时带动下肢移动,起到动态平衡检测的作用。随后武技训练开始:武士刀无限(katana infinity)沿连续的8字(figure-8)轨迹描绘路线,教会手腕和肩部在不间断的前提下通过弯曲曲线操控重量;而轻量垂直劈砍(light vertical cut)则以剑术中最干净的线条收尾——举起、劈下、制动。之所以将这些劈砍动作标记为“轻”,因为这就是技术本质:一次受控的切割,在你决定的位置停止,价值百次胡乱挥砍(wild swing);而热身(warmup)版本正是用来建立这种控制力的环节。

抓牢棍子,但不要握得太死——手部的张力(tension)会上传到肩部,破坏流畅性(flow)。在过顶举(overhead raise)和转体(twist)中,动作要宽阔而流畅,借助棍子的长度让双侧都保持诚实(honest)。在弓步(lunge)时,坐进每一侧,保持棍子水平,像你内置的水平仪(spirit level)一样。缓慢且连续地绘制无限图案(infinity pattern),以手腕(wrists)为先导。让每一次垂直切割(vertical cut)都完整:充分提起,沿直线切下,最后干净利落地停止——这个停止就是训练(exercise)。

剑的温度取决于握剑之手——每个动作模式(pattern)做十次(ten reps),两个人就都准备好了。

增加难度:不是靠蛮力——而是靠精准。放慢动作节奏,每次停顿时必须保持绝对静止,然后再进行下一次提起。

降低难度:使用更短、更轻的杠铃杆,并将无限(infinity)动作幅度减半,同时减少重复次数(reps)。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
