四分钟热身(4-Minute Warmup)是为那些值得一个像样开场的训练日准备的版本。八个动作,每个 30 秒,单轮完成:侧屈(side bends)、髋部旋转(hip rotation)、扩胸(chest expansion)、交替扩胸(alternate chest expansion)、手臂画圈(arm circles),然后是一个三阶段开合跳阶梯(Jack Ladder)——半步开合跳(half step jacks)、踏步开合跳(step jacks)、侧向开合跳(side jacks)——带你直接冲到结尾,让你以训练中途般的状态迈入正式训练。它的时长是 2 分钟兄弟版的两倍,多出来的时间恰好用在了更长训练最需要的地方:更多的脊柱灵活性、更多的肩部准备,以及更聪明的渐进热身。

结构的安排是先躯干(trunk),再肩部,然后是节奏(tempo)。侧屈和髋旋转唤醒脊柱的侧向活动能力和髋部的圆周运动——这是久坐首先抹杀的两种动作。肩部模块包含三个变化:扩胸(chest expansions),两臂同步挥展;交替版本每次将一臂举过头顶,让每侧肩关节(shoulder joint)划过更大的弧线;最后由手臂绕环(arm circles)完成旋转。随后是阶梯训练(Ladder),这是该卡最巧妙的设计:

侧屈(side bend)时严格朝侧方弯曲——不要前倾来假装幅度——髋部旋转(hip rotation)则要画出完整、不急促的圆圈。在所有三个肩部动作中,保持手臂伸展,让动作源于肩窝(shoulder socket),而非肘部。在开合跳梯(Jack Ladder)中,遵守每个阶段的幅度:肩高(shoulder height)就做到肩高,过顶(overhead)意味着手指充分伸展,侧向开合跳(side jack)的倾斜(lean)来自腰部。只有真正爬过每一级梯级(rung),这个梯子才算真正开始攀升(ramp up)。

四分钟买来的是一个能弯曲的脊柱、能伸展的肩膀,以及已然上升的脉搏——接下来的训练在第一个 set 就能尝到差别。

增加难度:那是你的训练任务——这只是个开始。如果你想要更长的渐进热身,就在杰克梯(Jack Ladder)上再跑第二遍。

让它更容易:把每个动作削到 20 秒,打出一个低于 3 分钟的版本。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
