有氧热身(Cardio Warmup)是针对包含开合跳(jacks)、高抬腿(high knees)、冲刺跑(sprints)和波比跳(burpees)的训练课程进行的“飞行前检查”。六个动作,每个重复10次,一遍完成:通过髋部环绕(hip rotations)、扩胸(chest expansions)和手臂绕环(arm circles)活动关节,接着用踏步(march steps)、提踵(calf raises)和半开合跳(half jacks)唤醒有氧课程真正依赖的“引擎”。它的设计初衷就是刻意平淡无奇,而这恰恰是你想要的——它是站在你和心率升高(elevated heart rate)之间的那个环节。

这一顺序其实是对即将开始的内容进行排练。前三个动作打开髋关节和肩关节——虽然几乎没有哪个有氧训练(cardio workout)会单独把它们列出来,但它们恰恰是贯穿所有有氧动作、在摆动(swing)、泵动(pump)和旋转(rotate)中起关键作用的关节。后三个动作则直接切入课程的核心动作语汇:踏步(march steps)为高抬腿(high knees)和原地跑(running in place)背后的提膝模式(knee-drive pattern)做排练;提踵(calf raises)唤醒将要承受所有弹跳和落地的脚踝(ankles)与跟腱(Achilles);半开合跳(half jacks)则让手臂只抬到一半高度,先让你熟悉开合跳(jack)模式本身——这个动作正是大多数有氧循环训练(cardio circuits)的开场动作,而在这里以交谈配速(conversation pace)完成。等这个环节结束时,你的身体对这门课程中的所有动作就都不再陌生了。

髋部做大范围、平滑的画圈(hip circle),胸部扩张(chest expansion)摆动至背部充分拉伸的位置,手臂画圈(arm circle)在十次重复内两个方向交替完成。行军抬腿(march)时膝盖抬至髋部高度(hip height),保持躯干挺拔。每次提踵(calf raise)都要升至顶点并短暂停顿——这十个不慌不忙的重复是为那些被有氧运动粗暴对待的肌腱买的廉价保险。半开合跳(half jack)要保持弹性,但用力程度要降低;它们只是预热,而非重头戏。

心肺训练(cardio)对冰冷的脚踝和僵硬的髋部的惩罚比任何其他训练方式都更严厉——六个动作各做十次就是全部的代价,而且每次训练都值得去付出。

增加难度:留到课程里再用——如果你想要更长的递增阶段(ramp),在半开合跳(half jumping jacks)结束后,再加 10 个完整开合跳(full jumping jacks)收尾。

降低难度:所有动作 reps 减半至 5,保持原有顺序。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
