二区有氧(Zone 2 Cardio)是一个低强度循环训练,旨在让你保持在有氧区间。这个名称指的是:20个原地踏步(march steps)、20个慢速后踢腿(butt kicks)、20个原地踏步、20个后撤步(step backs)、20个慢速后踢腿、20个后撤步,以及最后20个慢速后踢腿。共七个站点,始终有一只脚着地,节奏要能让你边做边交谈——因为这种“可交谈节奏”(conversational pace)正是整个方法的核心。

二区(Zone 2)是身体几乎完全依靠有氧代谢(aerobic metabolism)工作的强度区间——约为最大心率(maximal heart rate)的60%到70%。这个强度足以算作运动,但又足够轻松,让你在训练中还能与人交谈。在这个区间训练,能打造支撑一切体能表现的基础机能:肌肉中更多的线粒体(mitochondria)、更好的脂肪氧化(fat oxidation)能力,以及更强壮、更高效的心脏。问题在于,大多数人会不自觉地跑得太快,把每一次训练都变成中等强度(moderate intensity)的苦熬,既没能打好基础,也没能触及上限。这个循环训练(circuit)就是为了防止这种偏移而设计的。高抬腿慢走(high-knee slow walk)、慢速踢腿(slow kicks)和后退走(backward walk)交替进行,让你始终保持专注,但每个动作都被刻意限速——七个站点中有三个明确要求慢节奏(slow tempo),这绝非偶然。这项训练的挑战在于克制,而克制本身就是训练。

膝盖抬至髋部高度进行踢腿,配合有目的性的摆臂,保持一个不会让你的呼吸变得吃力的节奏。跟腱冲击(butt kicks)动作要保持真正的慢速——脚跟抬起、落下,节奏缓慢,不要因感觉太轻松就加速,因为太轻松正好是目标。后退步伐要有控制地进行,体重平滑地转移。若你无法完整大声说出一句话,就说明你已离开了第二区间(Zone 2);此时应降低强度,直至能恢复正常讲话。

二区训练(Zone 2)是让你所有其他训练都能顺利进行的训练方式。它故意设计得无聊,却能精准地在计划表上见效。

增加难度:每个站点的次数延长至 30 次(reps),同时严格控制节奏——保持在二区(Zone 2)强度,延长训练时间比追求速度更重要。

降低难度:每个动作站(station)做 10 次(reps),组(set)之间充分休息(fully rest)。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
