Zero G 是一项核心与后链训练,全程在地面完成——几乎完全不离开地面。通过俯卧和仰卧的姿势,你需要做 10 次反向天使(reverse angel)、10 秒超人保持(superman hold),然后再做 10 次反向天使;翻身后做 10 次臀桥(bridge)、10 秒臀桥保持(bridge hold),再做 10 次臀桥;最后以 10 次仰卧举腿(leg raise)结束。这个训练中,手臂和腿部大部分时间都悬在空中,不借助任何支撑。

本训练的核心原则是这样的:当四肢悬空离开地面后,重力便成为唯一的阻力,你的背部和核心必须支撑起这些杠杆。反向天使(Reverse Angels)让手臂完成完整的弧线划动,同时后链肌群维持整体悬空状态——这既是肩部灵活性训练,也是背部练习,两者同时进行。随后的静态保持移除了划动动作,只保留悬空。桥式支撑(Bridge Block)则将训练重点转向臀肌和腿后肌,同样采用重复次数(reps)与静态保持(hold)交替进行的方式,而最后的举腿(leg raises)则为腹肌分配了两根又长又重的杠杆,让你反复下放与抬起(lowering and lifting),同时严禁下背部离开地面。本训练中的每个动作都是与同一股力量的对抗——这正是你为此类训练所采用的方法。

在反向天使(reverse angels)动作中,保持胸部和⼤腿(thighs)轻抬离地,缓慢挥动⼿臂——弧线越宽,中斜⽅肌(middle trapezius)和下斜⽅肌(lower trapezius)需要发⼒的程度就越⼤。在臀桥(bridges)动作中,通过脚跟(heels)发⼒,在顶部收紧臀肌(glutes),⽽不是通过过度弯曲下背来伪造⾼度。在举腿(leg raises)动作中,将下背贴紧地板,仅在保持接触的情况下降低腿部。地板就是任务控制中⼼(mission control)——始终保持与它的接触。

在轨道上,肌肉若没有阻力就会流失。在地球上,你可以保住它们——一次依靠冲击的悬停(hover)。

增加难度:在每个臀桥(bridge)的顶部和每个抬腿(leg raise)的底部添加 3 个节拍的停顿。

降低难度:抬腿时屈膝可以缩短杠杆。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
