Technically Surviving 是一项低冲击、仅限站立的训练,适合那些“ thriving(表现优异)”这个词说起来有点勉强,但身体仍值得护养的日子。Reverse lunges、 squat hold、 arm circles、 side leg raises、 calf raise hold 以及 bicep extensions——这里没有跳跃动作,没有触碰地板的动作,但每一个主要部位都能得到训练。这是一个最低限度的可行训练,执行起来比其名字透露的更胜一筹。

该循环在各动作之间不休息,将动态运动与等长收缩保持点(isometric checkpoint)交替进行。20次反向弓步(reverse lunge)以全幅度(full range)动作充分加载双腿,随后20秒深蹲保持(squat hold)让同一肌群在不移动的情况下持续工作——这种动态与静态负荷的组合,能在单轮循环中同时建立力量与耐力。接下来,手臂绕环(arm circles)和侧抬腿(side leg raises)把负荷转移到肩部与髋部外侧,这些小型肌群很少能连续完成20次任何动作。第二个20秒保持——此时需要踮起脚尖维持平衡——安静地考验小腿耐力与踝关节稳定性,最后以屈臂伸展(bent-arm extensions)收尾手臂部分。每个保持环节都恰好安排在对应肌群先完成工作之后,这正是设计初衷。

后退跨步弓步(reverse lunge),脚跟往后迈,身体下沉时让后膝接近地面,同时保持前小腿垂直于地面。在深蹲(squat)保持阶段,维持在大腿与地面平行的位置,双臂伸直,重量落在脚跟上——随着计数时间延长,千万别让下蹲深度悄悄变深。臂圈(arm circles)要从肩关节带动,动作小且可控,别用肘部代替。侧抬腿(lateral leg raise)时保持身体直立(upright),严格向正侧方抬起,切勿身体倾斜借力。

从技术上说,能坚持下来已经算及格了——而你刚刚成功达成了这一目标。

增加难度:将两个 20 秒的 hold 都延长至 30 秒。

降低难度:将所有重复次数(reps)减至10,并保留10秒的静态保持(hold)。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
