强效启动(Strong Start)是一项力量循环训练,训练重点平均分配在下半身和核心区域:连续完成 10 个分腿蹲(split lunges)、10 个哥萨克蹲(cossack squats)、10 个肩部触控(shoulder taps)、10 个平板支撑抬腿(plank leg raises)和 10 个平板支撑转体(plank rotations)。它是一种能为全天状态——或整个训练计划——定下基调的课程。

这个循环从两个最难的腿部动作开始,此时你的体力还处于最佳状态。分腿弓步蹲(split lunges)在矢状面上加载双腿,负荷沿前后方向传递;紧接着的哥萨克深蹲(Cossack squats)立刻让你切换到额状面,在大多数训练从未触及的深度活动范围中左右移动。连续在两个运动平面上训练,能打造出在多个方向上都更强壮的双腿。随后,训练会让你进入平板支撑(plank)姿势,并连续完成三项练习——触肩(taps)、抬腿(leg raises)、转体(rotations)——迫使你的核心(core)依次应对旋转、伸展和侧向塌陷带来的挑战,且每个挑战之间无需重置(reset)。

在哥萨克蹲(Cossack squat)中,弯曲腿的脚跟要平贴地面,胸部尽可能保持挺直(upright)——动作深度需要练习才能掌握,所以要在你能控制的范围内进行。在做平板支撑抬腿(plank leg raises)时,要通过臀部(glute)发力抬起腿部,避免下背部拱起(arch)。在做平板支撑转体(plank rotations)时,身体要作为一个整体移动:手臂向上伸是因为整个躯干(torso)在转动,而不是反过来。在动作最高点,支撑肩应直接堆叠在手腕(wrist)正上方。

如何开局往往决定了如何收尾。开局要强势。

增加难度:每个分腿蹲(split lunge)和鞍蹲(cossack squat)底部都要加入一次暂停。

降低难度:臀推时可以扶椅子或门框保持平衡。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
