稳态有氧(Steady State Cardio)是一个低冲击循环,从第一次重复(rep)到最后一次重复都保持均衡的努力水平:20个踏步开合跳(step jacks)、20个出拳(punches)、20个踏步开合跳(step jacks)、20个原地踏步(march steps)、20个出拳(punches)以及最后的20个原地踏步(march steps),每组之间休息2分钟。整个过程始终保持一只脚着地,心率保持稳定——这就是整个训练的核心。

这个循环训练(circuit)在两种下肢节奏和一种上肢节奏之间交替,而这种交替正是维持稳态(steady state)的关键。踏步开合跳(step jacks)和原地踏步(march steps)交替完成下肢训练——先做向侧方迈步、同时手臂举过头顶的动作,再做垂直提膝(knee lifts)——这样单一的动作模式就不会积累出足够迫使你减速的疲劳;而两个出拳(punch)动作站点(station)则把负荷完全转移到上半身,让双腿在动态中得到恢复,同时肩部和心率继续推动强度。整个序列中没有任何环节会带来陡然的强度飙升或停滞;运动输出(effort)像电流一样从一个站点流向另一个站点。这种持续的中等强度训练,正是有氧系统默默构建基础的地方——每搏输出量(stroke volume)、毛细血管密度(capillary density),以及后续所有更高强度训练所依赖的那些不起眼的“管道”(pipes)。组间休息2分钟是一次真正的重置,因此每一组(set)都能保持同样干净、稳定的节奏。

跳跃伸展(step jacks)时张开步幅,手臂充分摆动至肩高或更高,每一步落地都要轻柔。从守势(guard)出拳,依靠髋部旋转并快速收回拳头——保持肩部放松,出拳果断有力。原地踏步时抬大腿至髋高,伴随对侧手臂有目的性的摆动。六个站点全程保持对话般节奏即可;若某个站点让你喘不过气,说明当前强度太大了。

没有忽高忽低,也没有卡壳——只有稳定的伸缩,一组(set)接着一组(set)。这就是基础(base)的建立方式。

增加难度:每个站点都做30 reps,严格保持相同的pace。

降低难度:每个站点减半为 10,组间保持完整的 2 分钟间歇。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
