开肩(Shoulder Opener)是一项针对关节的活动度训练(mobility workout),这个关节每天都在慢慢关闭。穿针式(Thread the needle)、肩部旋转(shoulder rotations)、延长幼犬式保持(extended puppy-pose hold)、反向天使(reverse angels)、W形伸展(W-extensions)和开书式旋转(open book rotations)——这六个动作将肩部带入旋转(rotation)、伸展(extension)和后缩(retraction),这些正是办公桌、屏幕和方向盘在你每天的生活中悄悄删除的方向。

该循环在各动作之间不安排休息,关键不在于休息——而在于动作的流畅性。动作序列沿着身体姿态向下推进:从四肢着地开始,用穿针式(thread the needle)旋转上半身和脊柱;肩部旋转(shoulder rotations)让每个肩关节完成一整圈活动;随后身体下沉,保持10秒(10-count hold),双臂伸展、胸部下沉——这是一次针对背阔肌和肩部的深度拉伸,不施加任何外部负荷。接着完全俯卧,做反向天使(reverse angels)和W字伸展(W-extensions)。这两个动作能让后三角肌、下斜方肌和菱形肌在重力作用下,沿着它们很少经历的轨迹抬起手臂——在强化这些平时沉寂的肌群的同时提升活动度。最后以开书式旋转(open book rotations)收尾:侧身进行,单臂从身体上方划过,打开胸腔并旋转胸椎——而正是这个区域的僵硬,悄无声息地成为了大多数肩部问题的根本原因。

每个动作都要放慢速度——速度是活动度的敌人。在穿针引线(thread the needle)动作中,滑动手臂,直到肩膀和耳朵贴近地面,并从上背部开始旋转。保持臀部抬高,在保持(hold)阶段让胸部朝地面下沉。在反向天使(reverse angels)和W字伸展(W-extensions)中,抬臂时让拇指领先,在动作顶端收紧肩胛骨并将其拉近。在翻书式(open book)手臂移动中,只需移动到双膝能保持叠放的范围即可。

肩膀不会提前预告它们要变圆。它们只是默默地发生——每天面对电脑时都是如此。而这就是它的反向运动。

增加难度:在每次 reps 的终末范围处加入 3 秒的 pause。

降低难度:把所有组(sets)的次数都减半至5次(reps),并将活动范围(range)降低到感觉流畅的程度。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
