Run-Proof 是一套真正名副其实的腿部训练:打造足够强韧的双腿,以预防跑步引发的损伤。动作包括 12 次反向分腿蹲(reverse split lunges)、12 次提踵(calf raises),随后是拉伸环节——髋部拉伸(hip stretch)和股四头肌拉伸(quad stretch)各保持 10 秒,两侧都要做;然后再进行 12 次摆腿(leg swings)和 6 次侧向深弓步(side-to-side deep lunges)。力量、拉伸和摆动结合在一个循环(circuit)中,这种组合本应更常见,却很少见到。

每个站台都对应着一个特定的跑步损伤,旨在预防该损伤。反向分腿弓步(reverse split lunge)能在步态负荷所需的膝过踝(knee-over-ankle)位置精准构建单腿力量。提踵(calf raise)强化小腿肌群和跟腱(Achilles),这两者是你身体中每公里承受重复力量最多的结构。随后是这个不寻常的动作:在力量循环(strength circuit)中间加入一个拉伸环节,针对跑步会使其缩短的髋屈肌(hip flexor)和股四头肌(quad)——当这些肌肉还热乎且富有伸展性时进行拉伸,而非在冷状态下。摆腿(leg swing)恢复髋关节全范围的动态活动度,而左右侧向深弓步(side-to-side deep lunge)则收尾于冠状面(frontal plane),强化内收肌(adductor)和髋外侧肌群(lateral hip)——这些是直线跑常常忽视的部位,但每一次越野跑坡度和躲避路缘都对其有着极高的需求。

有控制地后退进入分腿弓步(split lunge),保持前小腿垂直。提踵(calf raise)要充分抬起,缓慢下放——这个离心阶段(eccentric)正是跟腱(Achilles tendon)产生适应的时期。每个拉伸动作都要逐渐进入,每侧做满10个计数(count);这个训练站(station)是循环训练(circuit)的一部分,不是休息时间。摆腿时保持躯干挺拔静止,让活动范围随着每次重复次数(rep)逐渐增大。在深侧弓步(side lunge)中,保持工作侧全脚掌着地,膝盖充分向前对齐。

能避免的受伤才是最好的受伤。这就是所有5个训练站(stations)存在的意义。

加大难度:侧向深蹲 lunges 左右各做 12 次。

让它更容易:侧向弓步(side lunge)下蹲深度可浅可深,以舒适为准;腿部摆动时,可手扶椅子辅助保持平衡。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
