预防性训练(prehab)是在受伤之前就提前做的训练:体前屈(forward bend)、提膝(knee raise)、侧抬腿(lateral leg raise)、提踵(calf raise)、手臂绕环(arm circle)和剪刀臂(scissor arm)——六个站立姿势的动作,每个做10次(reps),最后以单腿平衡保持(single-leg balance hold)收尾,每侧坚持10计数(10-count)。这些动作都不难,而这恰恰是关键:预防性训练(prehab)是康复训练(rehab)更有条理的“兄弟”,是一种逐关节(joint-by-joint)的维护,趁身体还没开始抱怨前先做好预防,而不是等问题出现后再补救。

这个循环训练(circuit training)是对日常被忽视、最容易出现问题的关节进行的系统性巡检。站姿前屈(standing forward fold)让脊柱和腘绳肌(hamstrings)经历温和的屈曲(flexion)。膝抬(knee raise)和侧腿抬(side leg raise)在两个平面上锻炼髋关节——先屈曲(flexion),再外展(abduction)——让关节周围的整个肌群都参与进来,而不只是锻炼最常用的那一侧。提踵(calf raise)加载小腿和跟腱,这是人体使用最频繁却最少被感激的肌腱。手臂画圈(arm circles)和手臂剪刀(arm scissors)通过旋转和水平摆动来照顾肩关节,为肩袖肌群(rotator cuff)提供所需的动作多样性(movement variety),让关节保持稳定。最后的收尾保持(closing hold)是整合测试,这个动作故意按单侧进行:左侧数10下(10-count),右侧数10下(10

以平稳、不急躁的节奏移动——prehab reps(预备性训练次数)是与关节的对话,而非对关节的挑战。向前弯折时,仅弯曲到背部保持舒适的范围,然后通过将脊柱重新竖直排叠来起身。控制好抬腿动作,保持躯干直立(upright);踝泵(calf raises)在顶部稍作停顿;手臂训练则从肩部流出,保持手臂伸长和肋骨笼依旧静止。在平衡保持环节,眼睛固定在一个点上,站立的膝盖保持轻微弯曲,将摇晃本身视为训练的一部分——每一次微小的调整都在发挥训练的作用。如果某一侧明显更不稳定,额外再做一个保持(hold)。

康复是受伤后你做的事情——而充分进行的预防训练(prehab),才是你永远不会遇到伤病的原因。

增加难度:这项训练的目的并非强度,而是通过重复来获得回报。尽量每天进行,理想情况下在正式训练之前完成,让训练频率来承担强化的作用。

降低难度:每个动作计数减半,单侧保持平衡 5。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
