骨盆底(Pelvic Floor)是一项基于地面的恢复与重建训练,主要针对那些你看不见但时刻依赖的肌肉——即支撑膀胱、肠道以及(对女性而言)子宫的肌肉带。该训练专为产后恢复设计,但任何需要关注深层核心(deep core)的人都适用:新妈妈、久坐办事员、重量训练者(heavy lifters)和跑者皆可受益。所有动作均平躺、仰卧或侧卧进行,这意味着整个训练只需在瑜伽垫、地毯或床上完成,无需一次起身。

这个序列是从里到外构建的。深腹式呼吸排在首位,因为盆底肌会随呼吸而移动——吸气时略微下降,呼气时上提,你需要先感受这种节律后才能对其进行训练。骨盆倾斜和10秒计时保持随后教授直接激活:保持是一个长时间的盆底肌收缩动作,在呼气时上提,并且,同样重要的是,之后要完全放松。接着进行桥式、脚后跟滑动和蛤壳式,以强化臀部和深层髋部肌肉,这些肌肉与盆底肌共同分担负荷,最后通过侧抬腿动作从髋部角度收尾。没有组数和计时器——一次不紧不慢的练习流就是整个训练,因为疲劳的盆底肌会停止配合,而随意的收缩会教会错误的模式。

进行10次计数保持时,想象向上并向内提起,就像轻轻将一切向脊柱收拢——不是夹紧臀部,也不是屏息。每次保持之间要完全释放;这种放下正是练习的一半。做桥式时,身体上升时呼气,并保持动作由髋部发力、平滑流畅,而非下背部。在足跟滑动中,目标是腿部移动时保持骨盆静止——如果下背部从地板拱起,就应该缩短滑动距离。在蚌式开合中,上侧膝盖打开的幅度以骨盆不向后滚动为限。

如果你是产后人员,在开始训练前需等待产后检查医师的许可;若出现漏尿、沉重感或疼痛,应将其视为停止训练并咨询骨盆健康专科医生的信号,而不是强行坚持的理由。

增加难度:放慢所有动作——每个臀桥下降时用三个完整节拍,每个蚌式开合和侧抬腿在最高点停留两个节拍。

降低难度:每个动作降到 5 次,并将保持时间缩短为数 5 下——这里收缩质量永远胜过数量。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
