Man Down 是一个微型训练,获得这个定位是实至名归:所有动作都在地板上进行,节奏受控,重点放在活动性(mobility)、后链激活(posterior chain activation),以及那种不会反映在心率数据里、但会体现在第二天感受上的深层组织训练。膝盖滚(knee rolls)、桥式(bridge)、一个拉伸保持(stretching hold)、反向扑翼踢(reverse flutter kicks),以及一个收尾拉伸保持,构成了一段简短的训练,旨在解决大多数训练忽略的问题。

膝部滚动(knee rolls)是一种胸椎和腰椎旋转练习——仰卧,双膝并拢,向两侧旋转——能释放脊旁肌肉的紧张,并在零负荷和完全可控的情况下提高脊柱的旋转活动度。桥式(bridge)通过仰卧位的髋关节伸展加载臀肌和腘绳肌,这是激活后链而不压缩脊柱的最有效方法之一,完成后立即搭配拉伸保持,能在臀肌收缩结束的同时拉长髋屈肌和腹肌。反向打水踢(reverse flutter kick)——面朝下完成——直接锻炼后链:臀肌、腘绳肌和下背部发力抬腿,同时重力在整个动作范围内提供持续阻力。最后在儿童式(child's pose)或类似姿势进行的拉伸保持,能在后链训练后对腰椎和髋屈肌进行减压。

在桥式动作中,应通过脚跟(heels)发力,而非脚尖(toes)——脚跟驱动(heel drive)能同时募集腘绳肌(hamstrings)和臀肌(glutes),从而产生更完整的后侧链(posterior chain)激活。在做反向踢腿(reverse flutter kicks)时,保持动作幅度小且可控(Controlled);依赖动量的大幅度踢动,比起全程处于肌肉控制下的短距离、有意识(deliberate)动作,对后侧链的训练效果要差得多。

下降有时恰恰是正确的选择。

加大难度:在桥式运动中于膝盖上方添加阻力带,通过抬高腿部来增加反向踢蹬的活动范围,每次重复在最高位置保持 2 个计数,并将所有保持动作延长至 20 个计数。

降低难度:如果脊椎旋转感到不适,请缩小膝部滚动(knee rolls)的幅度,缩短桥式(bridges)在顶峰的保持时间,并保持反向踢腿(reverse flutter kicks)离地高度非常低。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
