Mainframe 是一套核心及下背训练,把你的躯干中段正视为其本质——作为其他一切动作所经由的中枢处理器(central processing unit)。训练完全在地板上完成,由 planks(平板支撑)、side planks(侧平板支撑)和 prone holds(俯卧收紧)构成。它兼顾躯干两侧:从前方为你提供支撑的 abs(腹肌)与 obliques(斜方肌),以及从后方维持你姿态 upright 的 spinal erectors(脊柱伸肌)。共七个练习,采用 sets(组)形式完成,各组之间最多休息两分钟。因此与大多数 DAREBEE 循环训练不同,你需要完成整个序列,恢复后再重复跑一次。

这个动作序列以“三明治”结构来编排。十次平板支撑转体(plank rotation)夹在两组平板支撑向前爬行(plank walk-out)两侧,然后十次肩部点触(shoulder tap)再夹在两组W字伸展(W-extension)两侧,最后用十次背部伸展(back extension)为整套动作收尾。每组三联动将高次数的稳定性练习与中间低次数、高需求的动作配对——向前爬行(walk-out)将你的前侧肌群拉伸到最长、最难保持的位置,而W字伸展(W-extension)则在手臂划过头顶时点亮整个后侧肌群。通过交替进行前链平板支撑(front-loaded plank)训练和俯卧背部训练,这套训练让你的核心在近乎持续的张力下保持紧张,同时切换承担负荷的肌肉群,这正是打造一个能在各个方向上稳定躯干的关键,而不仅仅是让核心看起来被紧绷起来。

在平板支撑旋转(plank rotations)中,目标是从全平板支撑(full plank)到侧平板支撑(side plank)的受控转动——双脚可以叠加或前后交错,但要保持髋部高位,伸展的手臂指向天花板,而不是向前漂移。在平板支撑行走(plank walk-outs)中,用双手小步移动,防止下背部下沉;能保持脊柱平直的最远点才算一次动作,而不是能伸展到的最远点。对于肩部触碰(shoulder taps),关键在于保持身体稳定——双脚稍微打开,抵制每次手抬起时髋部晃动的冲动。在W字伸展(W-extensions)和背部伸展(back extensions)中,从中背部和下背部发力抬起,保持视线向下以维持颈部中立位,下降时要有控制,而不是直接放松落下。

主机运行过程中不会断电——你的核心也是如此。保持稳定,保持强壮,你连接到它的一切功能都会运作得更好。

增加难度:在每个平板支撑转体(plank rotation)和每个W形伸展(W-extension)的顶端增加2秒的停顿。

降低难度:降到 Level I,在组间休息完整的 2 分钟。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
