杀手美腿(Killer Legs)是一套居家地面臀腿训练,全程无需站立,但绝不会让你觉得轻松。训练从四肢着地姿势开始,包括腿部伸展(leg extensions)、侧向腿部伸展(side leg extensions)和摆腿(leg swings);随后以仰卧、坐姿和侧卧动作收尾,分别进行单腿臀桥(single leg bridges)、坐姿摆腿(seated leg swings)和侧抬腿(side leg raises)。每组 60 次,所有动作都瞄准臀部和髋部,针对站姿训练无法触及的角度。

这套两部分练习将训练区域划分得非常清晰。四点跪撑板块(four-point kneeling block)专注于臀肌(glutes)激活,并逐步提高激活精度:腿部伸展(leg extension)向后直接推进,侧腿伸展(side leg extension)将膝盖向外侧摆动,以唤醒臀中肌(gluteus medius);腿摆动(leg swings)则让伸直的腿完成最长弧度的移动。地面板块(floor block)接着移除了桌面姿势(tabletop position)所提供的稳定性。单腿臀桥(single-leg bridge)每次只让一侧臀肌承载负荷,同时骨盆需努力保持水平;坐姿腿摆动(seated leg swing)将发力交给髋屈肌(hip flexors)和股四头肌(quads),身体重量靠手掌支撑;侧抬腿(side leg raises)最后通过慢节奏、严格的孤立训练(isolation)来训练外侧髋部——这正是它们反应最好的方式。没有器械负荷,只有自重;没有固定休息,只有动作过渡——真正的效果就在于累积。

整个四肢着地的动作区间都要保持骨盆与地面平行——一旦骨盆倾斜去帮助腿抬得更高,臀部就会把工作量交给下背部。在单腿桥式中要通过支撑脚的脚跟发力,并保持两侧髋骨水平。每个抬腿和摆动都要有控制地完成;靠摆动惯性通过整个轨迹是唯一能让这节训练变简单的办法,而简单从来都不是任务要求。

六十次,地板永远不会放过你。杀手级可不是比喻——明天去问问你的肌肉群吧。

增加难度:每次重复动作顶端停顿两秒。

降低难度:将每个动作的重复次数(reps)降低到6,并在各训练块(block)之间甩动放松(shake out)。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
