髋部与腘绳肌(Hips and Hammies)是一套哑铃力量训练,专注于后链的两个“主角”:负责发力的髋部和传递动力的腘绳肌(hamstrings)。包括高脚杯深蹲(goblet squats)、分腿蹲(split lunges)、硬拉(deadlifts)、单腿硬拉(single-leg deadlifts)和负重臀桥(weighted bridges)——这五个动作从五个不同角度切入同一训练领域,因为臀肌(glutes)和腘绳肌(hamstrings)是通过髋部铰链(hinging)、弓步(lunging)、深蹲(squatting)和臀桥(bridging)来锻炼的,而不是靠选一个最喜欢的动作。

这款训练不同于惯常的 Darebee 循环形式:它是一套直组(straight sets)力量训练,在组与动作之间设置 30 秒休息——时间短到足以维持体能节奏,长到足以保证每一次动作都真正有效。动作顺序从双侧(bilateral)过渡到单侧(unilateral),再回到双侧。高脚杯深蹲(goblet squat)开场,在负重下进行深度屈膝训练;随后分腿弓步蹲(split lunge)以同样的负荷单腿进行,每侧 6 次。硬拉(deadlift)引入髋铰链模式(hinge pattern)——腘绳肌的天然动作模式——紧接着的单腿硬拉(single-leg deadlift)将其简化为每一次动作只需一条腘绳肌、一块臀肌和一套平衡系统参与,这是连接你较强一侧与较弱一侧的绝佳平衡器。负重臀桥(weighted bridge)收尾,平躺在地板上,让臀肌承受负荷并收缩,其他肌肉无法代偿。所有动作都做四组:训练量就是信息。

哑铃臀推深蹲(goblet squats)中将哑铃抱高,坐于脚跟之间。分腿蹲(split lunges)时保持前小腿垂直,后膝垂直下落。硬拉(deadlifts)从髋部铰链发力,保持背部平直、膝盖微屈,向后推髋直至腿后肌(hamstrings)充分加载。单腿硬拉时保持骨盆两侧水平(hips square),移动腿与躯干保持在一条直线上。桥式训练靠脚跟发力,顶部时大力收缩,哑铃搁置于髋部。

镜子只看得到股四头肌和腹肌。但椅子、楼梯、冲刺以及你将来所有会做的跳跃,都看得到髋部和腘绳肌——而今天,它们得到了回报。

增加难度:每个屈髋动作(hinge)的底部和每个臀桥(bridge)的顶部都保持2秒的停顿。

降低难度:将每个动作减至 2 sets,单腿训练的重量也要适当减轻。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
