全身拉伸(Full Stretch)并不是循环训练——它由六个伸展动作组成,每个动作每侧保持20拍,整个流程仅以缓慢节奏完成一遍。动作包括:过顶肱三头肌拉伸(overhead triceps stretch)、交叉身体肩部拉伸(cross-body shoulder stretch)、站立抱膝(standing knee hug)、站立腘绳肌拉伸(standing hamstring stretch)、侧弓步拉伸(side lunge stretch)、跪姿髋屈肌伸展(kneeling hip flexor stretch)。这些动作共同覆盖了手臂、肩膀、髋部、腿后肌、大腿内侧和髋前侧。每个动作都是不对称的,因此“每侧”这一要求在无形中让训练量翻倍——纸面上是六个伸展,实际执行中是十二次扎实的静态保持。

这个序列从上到下、从浅到深展开。前两个手臂拉伸动作排在最前,因为肩部放松起来容易,能奠定不急不躁的基调。接着是站立抱膝,它在拉伸臀部和下背的同时唤醒平衡系统,随后的大腿后侧拉伸沿着腿的后侧往下延伸。最后一组动作下潜得最深、要求也最高:侧弓步拉伸让身体的重量沉入一侧髋部,从而打开内侧大腿;跪姿伸展则拉伸髋屈肌——这些肌肉在每一个久坐小时里都在不断缩短——同时双臂向相反方向向上伸展。数满二十下是个意义明确的阈值:足够让肌肉停止防御性收缩并真正开始拉长,而更短的保持时间永远无法触及这个边界。两侧都完整地做满次数,才算完成了一次完整的伸展。

以呼气进入每个伸展动作,并在整个二十次计数中保持呼吸。拉伸到感受到清晰的牵拉即可,但要避免卡在尖锐的极限边缘。让计数自然沉入姿势,而不是在刚开始时强行用力。做抱膝和腘绳肌伸展时,保持站立腿微屈、脊柱拉长。沉入侧弓步时脚跟向下踩实;而在跪姿伸展中,向上伸手之前先稍微卷收骨盆——髋屈肌的拉伸效果恰恰取决于这个卷收,而不是进一步向后倾斜。

六个伸展,双侧各二十次——全方位覆盖注定要绕长路走,而长路本身才是重点。

增加难度:不是用来拉伸的杠杆——深度来自时间,而非用力。将每个拉伸保持延长至30秒计数,保持拉力轻柔。

降低难度:每个拉伸动作每侧保持10秒计数,并保留全部六个动作。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
