核心重置(Core Reset)是一项循环训练(circuit),它把核心(core)当成一件跑调的乐器,一根弦一根弦地重新校准音准。整套动作共八个站点(stations),排成三排,每一排都遵循同样的节奏:先缓慢完成几次重复(reps),然后在同一姿势下保持(hold)。前侧做腿部画圈(leg circles)搭配悬停保持(hover hold),后侧做背部伸展(back extensions)搭配伸展保持(extension hold),两侧做平板支撑转体(plank rotations)搭配平板支撑保持(plank hold)。这里不追求速度,也不刻意计数——每组五次(reps),每次保持十个计数(counts),从一个姿势推进到下一个,直到整个躯干被重新校准。

动作与保持(hold)的搭配,正是这套重置训练的核心机制。用五次缓慢的反复动作(reps)带领目标部位走完完整活动范围,唤醒应该发力的肌肉;紧接着十秒保持(10-count hold),要求相同的肌肉维持住刚刚建立起来的姿势——用动作去寻找张力(tension),用静止去记住它。这个循环按顺序作用于躯干的三个面:在悬停(hover)状态下做腿部画圈(leg circles),强化前侧;由于顺时针和逆时针画圈(circle)对下腹肌(lower abdominals)的稳定需求不同,左右两侧各做独立的五次反复动作(reps);背部伸展(back extensions)及其保持(hold)加强了大多数核心训练都会忽略的竖脊肌(spinal erectors);平板支撑转体(plank rotations)左右交替进行,穿插在标准平板支撑保持(plain plank hold)之间,锻炼腹斜肌(obliques)和肩部(shoulders)。整张训练卡上,每处都统一只做五次反复动作(reps)——这就已经足够。五次有意识的反复动作(deliberate reps),比二十次一晃而过的反复动作(reps)效果更好。

做腿部画圈(leg circles)时,保持肩膀和腿部处于低位悬停状态,下背部轻轻压向地面,通过双侧髋部发力画出小而圆的轨迹——如果背部弓起,就把圈缩小一点,或者把腿抬高。做背部伸展(back extensions)时,身体离地抬起几厘米,保持颈部拉长,用平稳的呼吸在顶端保持(hold)姿势,而不是追求高度。做平板支撑转体(plank rotations)时,肩膀和髋部联动旋转,非支撑臂充分向上伸展后再收回;常规平板支撑(plain plank hold)则要做到位:骨盆保持水平,臀肌(glutes)发力,从头到脚跟呈一条直线。

重置(reset)不是为了增加更多力量——只是让一切回到正确的设定上,而四十次缓慢的重复(reps)之后,你的躯干就会如此。

增加难度:把每次10下计数保持(10-count hold)延长到15,其余内容不做任何改动。

降低难度:做腿部画圈(leg circles)时弯曲膝盖,将平板支撑旋转(plank rotations)降至每侧 3 个。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
