core.exe 是一个核心训练程序,运行方式简洁清晰:10 次平板支撑跨步(plank step outs)、10 秒计数的肘部平板支撑保持(elbow plank hold)、再 10 次平板支撑跨步(plank step outs),随后右侧 10 次侧桥(side bridges)搭配 10 秒计数的侧平板支撑保持(side plank hold),左侧 10 次侧桥(side bridges)及其独立的 10 秒计数保持。三个模块——前侧(front)、右侧(right flank)、左侧(left flank)——每个都完整执行完毕后,才加载下一个。

该计划刻意采用模块化结构。前侧模块以经典 DAREBEE 风格,将动态动作与静态保持结合:在迈步外展(step out)过程中,双脚向外迈开再收回并拢,同时上半身保持平板支撑(plank)姿势并始终收紧;随后的静态保持(static hold)则剥离了动作成分,迫使这些已经充分热身的肌肉保持绝对静止。侧向训练则分成两个独立且完整的模块进行——先完成右侧所有的臀桥(bridge)及静态保持,再完成左侧全部,而不是左右交替切换。这种顺序安排至关重要:让每一侧腹斜肌(obliques)在连续区块中承担完整训练量,比左右交替更能为目标肌群累积更深的疲劳感;而紧接臀桥之后安排静态保持,意味着每一侧侧腹(flank)在必须完成整套动作时,都已经处于彻底力竭的状态。前侧已训练,右侧已完成,左侧已完成——核心(core)之所以能作为一个系统高效运作,正是因为每个部分都曾被单独测试过。

做平板支撑跨步(plank step outs)时,双脚移动过程中务必保持髋部低且水平——腿在动,平板支撑(plank)不动。无论是哪一次肘撑平板支撑保持(elbow plank hold),都要主动用双肘向下推开地板,避免上背塌陷,同时保持核心充盈。在侧桥(side bridges)中,将肩膀对准肘部正上方,控制髋部缓慢下降后再用力顶回;单纯的下落不算一次(rep)。完成侧平板支撑保持(side plank hold)时,髋部要抬高,身体保持一条笔直的直线,并确保左侧(left side)和右侧(right side)得到完全相同的训练强度。

没有不规范的重复次数(reps),没有跳过的模块。下次训练再跑一遍——这才是让核心(core)保持稳定的方法。

增加难度:将全部三个 hold 延长至 20 秒计数。

降低难度:侧桥(side bridge)和侧平板支撑(side plank hold)都从膝盖位置开始,两侧训练强度均衡。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
