Barre Strength(把杆力量训练)借鉴了芭蕾舞室安静的纪律性,并剥离掉一切,只留下最艰难的部分:静止保持。九个姿势(pose),每个保持十个数(count),从立半脚尖(relevé)站立流入单腿侧举,经过一系列宽距普利耶深蹲(plié squat)保持,最后在地板上以平板支撑(plank)结束,并附加上抬腿变化。这里完全没有重复次数(reps)。整个训练都是等长收缩(isometric)——你的肌肉在全力输出(Output),但肢体没有任何可见移动,这正是把杆训练(barre)看似温和实则残酷的原因。

动作序列从站立到地板有序下降。首先,踮起脚尖以唤醒小腿、脚踝和平衡反射,然后交替让每个髋关节承重,进行保持式侧腿举(held side leg raise)——每侧十个计数,确保双腿都不能靠惯性通过。中间段落将你固定在普利耶深蹲(plié squat)中,并通过三个连续保持维持这一姿势,随着进程将重量转移到脚尖上,这使得股四头肌(quads)、臀肌(glutes)和大腿内侧积累疲劳,却从未让它们通过缩短或拉长来逃避工作。收尾的三个平板支撑(plank)同样针对躯干:先是完整的平板支撑,然后抬起一条腿,再抬起另一条腿,这样核心必须在已经疲惫的状态下对抗旋转。等长保持(isometric hold)募集了快速重复动作所跳过的深层稳定肌纤维,并构建出那种能让关节保持稳定的力量。

诚实地计数,并在每次保持(hold)中保持呼吸——诱惑总是加快次数(reps)或屏住呼吸,而这两者都会让你损失训练收益。在侧抬腿(side leg raises)中,高度不如姿势重要:保持躯干正立,从髋关节抬起腿部,而不是通过倾斜身体来伪造更大的幅度。在普利耶保持(plié holds)中,将膝盖向外推至脚尖外侧,并保持尾骨内收,而不是让臀部向后漂移。当你踮起脚尖时,要有控制地上升,并防止脚踝向外晃动。在抬腿平板支撑(raised-leg plank)中,抬腿的高度以不导致髋部扭转或下背塌陷为限。

不需要音乐,不需要镜子,也不需要把杆(barre)——只有你、九个姿势,以及九十次诚实的计数。优雅,是不张扬的力量。

增加难度:将每个保持的 count 加倍至 20。

降低难度:每个姿势(pose)保持数到 5,在侧部保持时将抬起的腿搭在椅背上。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I found Darebee in 2014 and since then I’ve been using it on and off until 2024, when I decided to base all my workouts on Darebee alone. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
