Armor Abs 是一个包含九个动作的核心训练计划,通过每组6次的小剂量、精准叠加,逐层雕刻整个腹部核心(midsection)。抬腿(leg raises)、腿部画圈(leg circles)、剪刀腿(scissors)、踢腿(flutter kicks)、直臂卷腹(long arm crunches)和屈膝卷腹(knee crunches)负责前侧的训练;侧平板支撑旋转(side plank rotations)、侧桥(side bridges)和平板支撑抬臂(plank arm raises)则锁定侧链。每组共54次,不重复动作,不遗漏部位。

低次数是匠心所在。每个动作做六次(reps)意味着任何一组都不会陷入草率的求生模式——每一次重复都保持质量;而连续九个动作站(stations)则确保累积负荷依然到位,只是分摊到了更多角度,远超任何高次数训练(high-rep routine)所能触及的范围。前两行动作主要从背向前训练腹肌,侧重逐渐升高:直腿举腿(straight raises)之后接需要多方向控制(multidirectional control)的划圈(circles),再用剪刀腿(scissors)和踢摆腿(flutter kicks)攻击下腹,最后通过两个卷腹(crunch)变式来延长和缩短力臂。最后一行转为侧向和面朝下,侧平板支撑旋转(side plank rotations)、侧桥(side bridges)和平板撑举臂(plank arm raises)将腹斜肌(obliques)和深层稳定肌群彻底封固——而这是大多数腹肌训练留下的、未被加固的侧面区域。

在前六个动作全程中,始终将下背部(lower back)紧贴地面——这是一条决定所有动作效果的单一规则。腿部绕环(leg circles)要朝两个方向缓慢移动,且幅度要足够小以保证控制。在侧向训练中,收紧肩部(shoulders),每个臀桥(bridge)都要尽量高抬髋部(hips),同时在做平板支撑抬臂(plank arm raise)时,不要让躯干(torso)倾斜代偿。

九块钢板(plate),每块六枚铆钉(rivet),逐一精工打造。盔甲(armor)的价值在于覆盖度(coverage),而非噪音(noise)。

增加难度:将每个动作的 reps 翻倍至 twelve。

降低难度:从跪姿开始,完成侧平板支撑(side plank)和抬臂(arm raise)动作。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
