All Systems Go 是一套全身体能训练(conditioning workout),采用火箭发射序列的结构:每个子系统都会被检查,其中五项检查中的三项是开放式的。跳跃波比跳(jump burpee)、高抬腿(high knees)、反向弓步(reverse lunge)、跳跃深蹲(jump squat)和俯卧撑(push-up)——移动能力、爆发力、推力与心肺功能(cardio)会在单组倒计时中全部触发。如果某个系统落后了,整个训练板都会感知到。

这项循环训练(circuit)在动作之间不休息、连续进行,顺序上交替安排最大负荷测试和高训练量(volume)测试。训练一开始就立即做 2 个以上(2+)的跳跃波比跳(jump burpee)——这是整个清单中要求最高的动作,所以安排在状态还较新鲜(fresh)的第一个位置——随后用 20 个高抬腿(high knees)和 20 个反向弓步(reverse lunge)锻炼腿部,从纯有氧(cardio)过渡到单侧力量(unilateral strength)。最后是两个点火动作:2 个以上(2+)的跳跃深蹲(jump squat)和 2 个以上(2+)的俯卧撑(push-up),一个针对爆发力下肢,一个针对上肢推类动作(pressing),两者都要落在已经承受负荷(taxed)的系统上。三个“2+”计数是值得读取的遥测数据(telemetry):2 次是绿灯(green light)的最低要求;只要动作姿势(form)不走样,每多做一次,都是在报告你的余量能力(surplus capacity)。一组(set)开始和结束时你所完成的额外次数(pluses)之间的差距,就是这台身体机器最诚实的读数(readout)。

把波比跳(jump burpees)做成完整序列:在平板支撑(plank)中保持胸部低位,收回双脚,并在顶端真正起跳——这个“跳”不是装饰性的。做高抬腿(high knees)时,用前脚掌着地,把膝盖抬到髋部高度。做反向弓步蹲(step reverse lunges)时,步子要迈得长,前腿的小腿(shin)保持垂直。每次做深蹲跳(jump squat)时,都要轻柔落地并顺势进入下一个下蹲;做俯卧撑(push-up)时,即使是在额外加练的那几个里,也要保持从头到脚跟的一条直线。

每个系统都已检查,每个加号(plus sign)都已记录。你已具备升空(liftoff)条件——明天同一时间再见。

加大难度:将每个 2+ 组块在整个训练组中的标准设定为 5+。

降低难度:将所有附加组块(plus block)固定为恰好 2 个,并完成波比跳(burpee)的出步和收脚。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
