DAREBEE Challenge: What it Works

十五节深蹲课程累计达一千次重复(reps),这之间十五天则完全不动。这项挑战严格交替进行。奇数天你做深蹲追求重复次数(reps),偶数天你进行深蹲保持(holds),要么自由站立保持大腿平行,要么背靠墙壁,而卡片允许你每次自行选择其中一种。重复次数(reps)练出力量。保持(holds)练习在负重下维持的能力,双腿两者都需要。

重复天数的负荷以5为单位递增,第1天为30次,到第25天达到90次,随后在第27天跳至100次,第29天达到120次,确保整个月的总重复次数精确汇聚到1000次。保持日(hold day)的时长也在同步递增,这是训练卡中最干净的进阶设计——每个保持日都比前一个恰好增加5秒,没有重复也没有平台期。第2天为20秒,第30天达到1分半。中间的每一步都不跳过,也不卡壳。将这15个保持日全部加起来,你在一个月内将花费13分45秒的时间做深蹲保持(squat hold),这对于大多数人连1秒都难以维持的姿势来说,已经是非常长的时间了。你可以将重复日的任务自由拆分成任何数量的组数(sets),只要动作轨迹干净、标准即可。训练卡并未规定组数(sets)数量或休息时长,所以这两者都可以根据自身情况灵活掌握。保持练习为单次独立完成,与重复不同,它要求一次性不间断地完成整个区块(block)。

动作深度是决定深蹲(squat)算不算真正深蹲的关键。先让臀部向后坐,膝盖沿着脚趾方向移动,不要内扣;下蹲到大腿至少与地面平行,也就是髋部褶皱(hip crease)与膝盖顶部齐平。保持挺胸,重心落在足中部和脚跟上。在保持日(hold day)做自由深蹲保持(free-standing squat hold)更难,因为股四头肌(quadriceps)要承担全部负荷,躯干必须独立保持直立。而靠墙坐(wall sit)去掉了对平衡和背部的要求,几乎把全部负荷都集中到股四头肌上。两者都有效,所以根据当天的目标来选择。随着保持时间变长,酸痛感来得更早,并且持续不退。这种感觉就是肌肉在持续发力时燃料耗尽的状态,而这恰恰能转化为百次深蹲日(100 squat day)最后二十次重复(reps)所需要的刺激。

站起来很容易,能坚持不早退,才是练出腿部力量的关键。

加大难度:在重复日,每次重复到底部时保持两秒停顿,然后再向上发力。在保持日,使用自由深蹲保持而非靠墙蹲,整个过程中双臂在肩部高度向前平直伸出。

降低难度:在次数日,每次下蹲至椅子或箱子处,轻轻触碰后起身,把总次数分成更多组,并延长组间休息。在保持日,选择靠墙蹲(wall sit),开始时大腿角度高于平行,随着训练周数推进逐渐降低大腿角度。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
