DAREBEE Challenge: What it Works

30 天完成一千个俯卧撑,这个方案设计在一个日历上,同一训练内容永远不会连续出现两次。奇数日是俯卧撑日,组数随着日期推进逐日递增。偶数日是平板支撑日,这里有个关键设计——你不需要一次性完成。指示卡会要求你每天分两次或三次进行,也就是说平板支撑会被拆分并分散在你清醒的各个时段。早晨、午后、傍晚。这种时间分布才是整个方案的核心设计。

俯卧撑(push-up)日的次数(reps)递增规律为:30、35、40 次,每档递增 5 次,第 25 天达到 90 次;随后第 27 天直接跳到 100 次,第 29 天达到 120 次。这最后两档增量确保 15 次训练课合计正好完成 1000 次。平板支撑(plank)日的时长按两天一组递增。每个时长出现两次,先是每天两次,之后每天三次:因此第 2 天和第 4 天为 10 秒,第 6 天和第 8 天为 20 秒,以此类推,第 22 天和第 24 天达到 40 秒。随后模式中断。第 26 天为每天两次 45 秒,该训练卡(card)完全跳过了对应的每天三次安排,直接在第 28 天和第 30 天安排每次 60 秒。这种中断是有意为之,与第 27 天和第 29 天加速递增的次数(reps)相呼应。最后一周旨在成为最艰难的一周。把所有平板支撑日时长相加,整个月的静态保持(hold)总时长略低于 20 分钟——这是相当可观的抗伸展(anti-extension)训练量,且负荷安排合理,不会让你不堪重负。

平板支撑日不是填充内容,也不是休息。俯卧撑是一种动态的平板支撑,而高次数下导致俯卧撑失败的原因——臀部下垂、腰椎塌陷、肋骨外翻——是核心收紧(bracing)失效,而非手臂力量不足。在保持臀肌(glutes)收紧、肋骨向下拉、从脚跟到头部呈一条直线的姿势下保持不动,恰恰能训练躯干(torso)在手臂疲劳时依然保持稳定。俯卧撑日,把总训练量拆分成若干组,确保在姿势依然规范时结束每一组。胸部下放到距离地面一个拳头的距离,手肘(elbows)约向后四十五度角收,而不是向外张开过宽,顶端完成完全锁定(full lockout)。每组在第一次臀部比胸部先移动的重复动作处停下。休息,然后继续。把平板支撑的保持分散在一天中进行,而不是集中叠加,也意味着组织能反复受到刺激,这对肩膀和手腕更友好,尤其是在承受如此大的每周训练量的情况下。

做够一千个俯卧撑(push-ups)都会得到点赞,而让这一切成为可能的,其实是那些平板支撑(plank)训练日。

加大难度:俯卧撑日,将下放阶段放慢至3秒计数,在底部停顿一下后再推起。平板支撑日,在每个保持时段进行到一半时,抬起一只脚离地几英寸并交替进行。

降低难度:用手部垫高的方式进行推举日,垫高方式可选长凳、桌子边缘或墙面。手部垫得越高,负荷就越轻,但总量依然算在内。平板支撑日则降低到前臂和膝盖位置,但保持相同时长。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
