DAREBEE Challenge: What it Works

三十天一千次小腿抬升(calf raise),日历从正中间整齐地分割开来,帮你达成目标。奇数日是重复日(rep day),偶数日是保持日(hold day),两者永不重叠。每个重复日都带有一个不断攀升的数字。每个保持日都包含相同的三组三组三组 10 计数小腿抬升保持(10-count calf raise hold),组间休息 10 计数,从第 2 天一直到第 30 天都未改变。这不是疏漏。保持日不属于渐进部分,它们才是让渐进变得可承受的关键。

重复日的起始次数为30,随后以5次递增——30、35、40,以此类推,第25天达到90次。之后增量幅度加大,第27天跳至100次,第29天跳至120次,这两次加速阶梯使十五个重复日的总次数精确累加到1,000次,毫无剩余。算术本身就是训练设计。将每天的总次数拆分成任意组数,以保持严格的动作质量——四组二十次、五组十二次,或当你力量足够时三组四十次。卡片上不规定组数大小或休息时长,因此要根据实际情况灵活调整,始终以保护重复质量为先。每个重复日之间穿插的保持日为小腿和跟腱提供了不同性质的负荷——等长收缩(isometric)而非动态收缩(dynamic contraction),这种交替加载方式正是让恢复较慢的组织能够积累如此大训练量而不至于过度损伤的关键。

全幅度是这里的关键。踮起脚尖直到脚跟尽可能升至最高点,然后控制下放直至脚跟完全触地,之后才能开始下一次重复(rep)。范围中间的半程重复感觉更轻松,但几乎不刺激肌肉。保持膝盖绷直而不是微屈,这样能优先刺激腓肠肌(gastrocnemius),也就是外观上可见的小腿上部,同时保持脚踝跟踪笔直,避免向小脚趾方向外翻。在保持日(hold days),到达顶部位置后保持不动,脚跟保持高位,身体保持静止。大约倒数第七秒时出现的发抖正是这项练习的目的所在。小腿肌肉密度大,慢肌纤维占优势,且习惯了走路带来的持续工作,这恰恰说明它们需要如此高的训练量(volume)才能产生反应。

连续十天,每天一千次(reps)会很痛苦,而十五组(sets)每组都比上一组更大,那才叫进步。

增加难度:在做次数日时,将前脚掌(balls of the feet)放在台阶或厚书上,使脚跟(heels)在动作底部低于脚趾(toes)。这种更大的活动范围能通过更长的拉伸来负荷小腿(calf)和跟腱(Achilles)。在保持日,切换为单腿保持(single-leg hold),保持相同的三组(three sets)。

降低难度:将每次重复日(reps day)拆分为更多组(sets),并在各组之间安排更长的休息时间。如有需要,可完全休息一分钟。在保持日(hold day),为了保持平衡,可以将一只手轻轻放在墙壁或椅子背上,并将双脚跟保持在你能稳稳维持足够长的10秒计数(10-count)的任意高度。

Found Darebee some time years ago and used to just save the workouts and then forget about them somewhere in my documents & to do later lists 😅 but coming back to the site this year I loved the organised/simple layout & navigation of the site with full workout video at bottom to see proper form and notes to make things easier or harder depending on your fitness/energy aswell as an extensive exercise library with joint friendly alternatives. I found it much easier to track/check off completed workouts & days on program/plan on dashboard, was more likely to remember & do it + advanced filter made it quick to find a doable workout. As a tiny way to support this site I made account and use the site exclusively for exercises now, will look to donate when I can 🙏🏽 and would recommend it to all I talk to regarding fitness. Thank you Darebee team for the great job you've all done here and keep up the good work. Blessings to you all.

I love the pictures, the variety, the amount of time it takes to complete a workout and how you can mix and match if you have a lot of energy or only repeat 3 times if you don’t feel like exercising. The website is awesome and I recommend it whenever I talk about fitness with other people. I cannot thank Darebee enough for how much this project has helped me in having a solid exercise routine and how to deal with exercise when tired, injured or when I don’t have much time.
